If your training week is swim, bike, run, and more swim, you're leaving a meaningful performance gain on the table. Strength training isn't cross-training filler. For most amateur endurance athletes it's the cheapest performance upgrade available and one of the most consistently neglected.

Why endurance athletes avoid the gym

The objections are predictable, and mostly wrong:

  • "I don't want to get bulky." You won't. Significant hypertrophy requires far more volume, caloric surplus, and specific programming than two weekly strength sessions will ever produce.
  • "It'll make me slower." The opposite is true with correct programming. Heavier, stronger muscles use less oxygen to produce the same force output, which directly translates to better running economy.
  • "I don't have time." Two sessions of 45 minutes per week is sufficient. If you're swimming five days a week and claiming you have no time for the gym, the problem isn't the schedule.

What strength training actually does for endurance performance

The mechanisms are well understood:

  • Improved running economy: You use less oxygen at the same pace, which means you can run faster before hitting your lactate threshold.
  • Injury prevention: Stronger glutes, hamstrings, and single-leg stability reduce the loading imbalances that produce most running injuries - IT band issues, knee pain, plantar fasciitis.
  • Late-race form retention: Fatigue breaks down form. A stronger posterior chain holds together much better in the final kilometres of a race.

Research consistently shows 5-8% improvement in running economy with consistent heavy strength training over 10-12 weeks. For a recreational runner, that's a meaningful time saving without adding a kilometre of running volume.

The four exercises worth doing

You don't need a complex programme. These four movements cover the primary weaknesses in most endurance athletes:

  • Squat (or goblet squat for beginners): Builds quad and glute strength that transfers directly to running power and cycling efficiency. The goblet squat is easier to learn and safer to load than a barbell back squat for most beginners.
  • Romanian deadlift (RDL): Targets the hamstrings and posterior chain - the muscles most runners chronically underuse and most frequently injure. This single exercise prevents more running injuries than any other.
  • Single-leg step-up or Bulgarian split squat: Addresses left-right imbalances. Every runner has one. Every runner ignores it until it becomes a hip or knee problem.
  • Plank variations: Core stability matters most late in a race when your torso starts to collapse. A strong midline keeps your running form efficient when everything else wants to fold.

How much is enough?

Two sessions per week. Three to five exercises per session. Three sets of five to eight repetitions at a load that challenges you - meaning you could not complete a ninth rep with good form.

This is not cardio. The goal is neuromuscular adaptation, not fatigue. If your legs are tired for your next morning run, you lifted too heavy or didn't allow enough recovery. If your legs feel nothing, you're probably not heavy enough.

One important timing note: don't add strength training in the three weeks before a key race. Build it into your off-season or early base phase, when training stress is lower and you can absorb the adaptation cost.

When to lift relative to your endurance sessions

Sequence matters:

  • Lift after a run or ride, not before. You want fresh legs for the sport-specific session - the gym can take what's left.
  • If your schedule allows, a dedicated strength day with no endurance training before or after is the cleanest option.
  • Allow 48 hours between heavy leg sessions and long runs. A Wednesday strength session and a Saturday long run work well. A Friday session and a Saturday long run do not.
  • Expect soreness in the first two to three weeks. It passes. Don't interpret early-adaptation DOMS as a sign that lifting is incompatible with your training.

Getting started

You don't need a gym membership. A set of dumbbells or a single barbell handles everything above. If you have access to a gym, use it - the variety helps - but the barrier to entry is low.

Start lighter than feels necessary. The goal in week one is to learn the movement patterns correctly, not to hit a personal record. Poor form under heavy load causes the injuries you're trying to prevent.

By week six, you'll likely notice your form holding together better in the final kilometres of your long runs. By week twelve, you may find yourself running at paces that previously required noticeably more effort. That's the adaptation working.

Add strength sessions to your training schedule the same way you'd add a key endurance session - with a fixed time and a specific intention. Optional sessions that you'll "fit in when possible" reliably don't happen.
